When You’re Doing Everything Right and the Scale Moves Wrong

A client sat down with me recently, frustrated and discouraged. She’d gained about 10 pounds.

She’s been keeping her calories low. She works out hard. She’s doing everything she knows how to do.

Still, the number on the scale keeps moving in the wrong direction.

She felt defeated, confused, and deeply frustrated. I can’t say I blame her. It’s monumentally discouraging to work hard and do “all the right things,” then feel like the data is rewriting your story as a failure.

In this situation, the advice is often well-meaning but unhelpful: “Just be happy with the way you are!” or “At least you have your health…..” Those phrases minimize the effort you’re putting in. You don’t want platitudes; you want answers.

As coaches, we want to help people reach their goals. When someone is working hard and not seeing the result they hoped for, it’s frustrating for both of us.

The truth is, weight loss isn’t always as simple as calories in versus calories out. As we get older, hormones change. Muscle mass changes. Medications, stress, sleep, and even years of dieting can affect how our bodies respond.

That doesn’t mean your hard work isn’t paying off.

The Surprising 400,000-Person Study

Researchers pooled data from 20 studies, covering nearly 400,000 people, to answer the question: when predicting who lives a long, healthy life, what matters more — someone’s weight, or their fitness level?

They sorted people into six groups: fit and unfit, each split across normal weight, overweight, and obese categories. Then they tracked mortality across all six.

Fit people who carried extra weight had no statistically significant increase in mortality risk compared to fit, normal-weight people.

Unfit people at a “normal” weight — the group we assume is healthy just because they look thin — had nearly twice the risk of their fit peers. They faced a higher health risk than fit people who were classified as overweight or obese.

In other words, a thin person who doesn’t move is generally at a greater long-term risk than a heavier person who’s fit.

Why This Matters

This study connects directly to what my client is going through. There’s more to it than just “fitness matters more than weight.”

If you’ve been eating in a way that keeps your calories very low for a while, your body doesn’t always respond the way you’d expect. We’ve talked before about how restrictive eating can lead to your metabolism slowing down, your hunger hormones shifting, and — this is an important part — your body burning through muscle along with fat when it’s not getting enough fuel or the right building blocks (protein) to maintain it.

That’s especially true if the “working out hard” part of the equation has been mostly cardio, without much strength training mixed in to protect that muscle.

In one case, I distinctly remember, a client cut her calories very low. I think she was shooting for fewer than 1400 calories a day. When we measured, she hadn’t lost any more fat, but she had lost muscle. Once we increased her calories, her muscle mass increased AND her fat mass decreased! She had more energy, so she moved more, and she had the benefit of building more calorie-burning muscle.

Less muscle means a smaller “engine,” in the language this study’s authors would probably appreciate. A smaller engine burns fewer calories at rest, whether you’re trying to lose weight or not. So it’s possible to be doing “everything right” on the eating side, and still see the scale move the wrong way.

The problem isn’t willpower or effort. It’s that calorie restriction alone may be working against the engine that determines your metabolism.

Most weight-loss advice is still just “eat less,” full stop — which, as we’ve covered before, is often exactly the wrong instruction for the problem it’s trying to solve.

When you keep your calories low and train hard, your body undergoes massive metabolic shifts. The scale is too blunt a tool to measure those shifts. It can’t distinguish between muscle, water, inflammation, and fat.

People who train consistently, even without losing a single pound, frequently see their blood pressure drop, their resting heart rate improve, their cholesterol get better, and their long-term risk of heart disease and early death fall substantially.

I saw this play out in several InBody scans last week — the scale barely moved for a few clients, but their body composition told a completely different story.

Your body is changing every time you work out, even when the scale doesn’t recognize it.

Your heart gets stronger.

Your muscles get stronger.

Your bones become stronger.

Your balance improves.

Your blood pressure often improves.

Your blood sugar becomes easier to manage.

Your risk of falling decreases.

You have more energy to play with your grandchildren, travel, garden, or do the things you love.

None of those improvements shows up on the bathroom scale.

If your goal is to lose weight, I’m not suggesting you should stop caring about it. Losing excess body fat can improve health, mobility, and quality of life for many people. If that’s your goal, we’ll continue working toward it together.

But while we’re working toward that goal, let’s not ignore all the victories happening along the way.

Maybe you’re walking farther without getting winded.

Maybe you’re getting up from the floor more easily.

Maybe you’ve added ten pounds to your squat.

Maybe your clothes fit differently.

Maybe your blood work is better than it was six months ago.

Those aren’t consolation prizes. They’re signs that your body is becoming healthier.

The scale measures one thing. It doesn’t measure the whole story.

Fire the Scale, Track These Instead

If you’re in the same spot as my client — doing what you believe is everything right, and still not seeing the number move the way you expected — here’s what I’d suggest:

Fire the scale as your only boss. The scale doesn’t know how strong your heart is, how much muscle you’ve built, or how much your metabolic health has improved. It’s a metric, but not the metric.

Track “engine” metrics Are you sleeping better? Can you lift more weight? Can you walk up a flight of stairs without becoming breathless? How’s your energy throughout the day? Those are the markers of a body that’s transforming, and a great measure of what’s improving.

Make sure strength training is part of the plan, not an afterthought. If you’re restricting calories without lifting, you’re at real risk of losing the muscle that keeps your metabolism working in your favor. Resistance training protects that muscle while you’re in a calorie deficit, giving your body a fighting chance to do what you’re hoping it will do.

Protect your metabolism. When the scale doesn’t move, the temptation is to cut calories even lower and exercise even harder. This can backfire, causing your body to drop muscle and hold onto stress water. Trust the work you’re putting in.

Give it more time than you think you should have to. This kind of change isn’t something that shows up on a scale in a week or two. It shows up in how you feel walking up a flight of stairs, in your blood pressure at your next physical, in how your clothes fit, even if the number hasn’t moved much yet.

Try a 90-Day Experiment 🕵

With my client, I suggested we stop treating this like a test she was failing and start treating it like a science experiment we’re running over the next 90 days.

An experiment just has data. We can take what we learn to make adjustments.

Here’s what we’re looking at over those 90 days:

🔍Sneaky high-calorie foods that don’t feel like “eating a lot.”Things like olive oil, nuts, and other healthy fats are easy to underestimate. They’re good for you but calorie-dense. A few extra tablespoons or handfuls a day add up fast without feeling like overeating.

🔍Daily movement, not just workouts. We’re aiming for something like 7,500 steps a day, on top of exercise sessions. Your daily movement constitutes your body’s greatest calorie consumption—even fidgeting counts!

🔍Real conditioning days, not just movement. Some days need to push your heart rate into your training zone, with faster-paced work mixed in, not just steady, comfortable effort.

🔍Sleep. It affects hunger hormones, recovery, and metabolic health. It’s worth tracking alongside everything else rather than assuming it’s fine.

🔍What triggers overeating? Stress, boredom, celebration, eating in front of a screen, eating fast and barely noticing — these patterns matter as much as what’s on the plate. When you understand more about when and why they show up, you can be prepared to deal with them instead of being in “reaction mode.”

It’s all about being curious about what’s happening.

There’s a line I love so much you’ll see it framed on the TrainSmarter wall: Be curious, not judgmental. That’s the spirit of a 90-day experiment.

You’re playing detective, looking for clues.

Keep showing up. Keep lifting. Keep moving. Keep eating well.

We’ll keep adjusting the plan and looking for opportunities to improve.

And we’ll celebrate the signs that your body is getting stronger and healthier. Those changes matter as much as the one on the scale.

To my client, and to anyone else who feels stuck: your effort isn’t wasted. You’re not doing it wrong. Your body is navigating a complex biological process, and the fittest version of you is not necessarily the lightest version of you. Keep showing up, keep building your engine.

Don’t let a box on the bathroom floor dictate your success.
