Creatine: 7 Things You May Not Know About the Every-Body Supplement

Last week, one of my clients proudly told me she’d been taking creatine.

“That’s great!” I responded.

“I love those little gummies,” she added.

Uh-oh….

Many people don’t know that all creatine products are not created equal. In fact, the gummies sitting on store shelves may contain little usable creatine.

It reminded me just how much confusion still surrounds one of the best-researched supplements on the planet.

Ironically, creatine first became famous in the early 1990s when Olympic sprinters and professional athletes credited it for helping them produce explosive power. Today, scientists are more interested in a different question:

Can creatine help the rest of us stay stronger, sharper, and healthier as we age?

The answer is looking more and more like yes.

Creatine has been around for decades, but it became well-known during the 1990s when Olympic sprinters and home-run hitters credited it for their explosive power. In the 1992 Olympics, a British sprinter won the 100-meter and credited creatine for his success.

That moment sent creatine racing out of track and field and into hockey arenas, weight rooms, swimming pools, and eventually plain white tubs in home kitchens.

Science has completely rewritten the story on creatine. It isn’t just about athletic performance; it’s about helping your cells make energy faster when they are under stress.

Since modern life ensures that we experience stress, creatine has evolved from a niche sports supplement into a daily tool for overall vitality, brain health, and longevity.

1. Creatine isn’t just for athletes.

Creatine is no longer just associated with football players, bodybuilders, and sprinters.

Today, researchers are much more interested in something else: healthy aging.

As we get older, we lose muscle, strength, and power. Those changes increase the risk of falls, fractures, loss of independence, and difficulty doing everyday tasks.

Creatine won’t stop aging, but combined with strength training, it can help you build more muscle, maintain strength, and recover better between workouts.

It’s not about becoming a better athlete.

It’s about staying capable.

2. Creatine helps your cells make energy.

Every cell in your body runs on a molecule called ATP—your body’s immediate energy source.

The problem is that you don’t store much ATP.

Creatine acts like your body's rechargeable battery system. It helps your body recycle ATP faster so your muscles can keep working when they’re asked to do something challenging.

That might mean squeezing out one or two extra repetitions during a workout.

Those extra repetitions may not sound impressive, but over months and years, they add up to meaningful improvements in strength and muscle.

While this is heavily studied in skeletal muscle, recent research has shown that this energy-recycling system has massive benefits elsewhere in the body, for instance….

3. Your brain may benefit, too.

This is one of the most exciting areas of current research.

Although your brain makes up only about 2% of your body weight, it uses roughly 20% of your daily energy.

When you’re sleep deprived, under stress, aging, or learning something new, those energy demands increase even more.

Researchers are finding that creatine crosses the blood-brain barrier, and studies suggest it may improve processing speed and memory under stress, reduce mental fatigue after sleep deprivation, and possibly help protect the aging brain.

Vegetarians and vegans, who get virtually no dietary creatine from food, tend to see the biggest cognitive improvements from supplementing — which makes sense, since they're starting from a lower baseline.

Important to know: most of the research showing cognitive benefits used higher doses than what's typically recommended for muscle. Your muscles are "greedy" and absorb creatine first, which means the standard 5-gram daily dose may not raise creatine levels in your brain at all. Some newer research suggests you may need 10 grams a day, split into two 5-gram servings, to see the brain-specific benefits.

Because of that emerging research, I split my intake into two 5-gram servings each day. Whether that's necessary for everyone remains to be seen, but future studies will help answer that question.

I add it to my morning oats (with collagen and protein powder) and have the second dose at bedtime.

4. New research suggests it could help the gut.

Scientists have discovered that creatine doesn’t just supply energy to muscles; it also helps fuel the cells lining the digestive tract.

People with inflammatory bowel disease often have damage to the protective lining of their intestines.

A recent review highlighted how creatine’s ability to boost cellular energy production and regulate inflammation can actively protect these intestinal cells.

The research is still developing, and there's no firm consensus yet on the ideal dose for gut-specific benefits. Most estimates land in the same 3-to-5-gram daily range used for general supplementation. It’s too early to recommend creatine specifically for gut disorders, but the research is promising.

5. Stick to pure powder.

The form with overwhelming scientific support is creatine monohydrate powder. It’s the version used in nearly all of the major research studies.

Studies consistently show that up to 95% of creatine gummies contain almost zero creatine. Creatine degrades quickly when exposed to moisture, so liquid forms and shelf-stable gummies aren’t good options.

Capsules work, but you’d need to swallow several every day to reach an effective dose.

Plain creatine monohydrate powder mixed into water, coffee, or a smoothie is the simplest, least expensive, and best-supported choice.

It’s one of the few supplements where the cheapest option is often the smartest one!

Fancy blends, proprietary formulas, and flashy marketing usually don’t provide additional benefits.

The most important thing is consistency. Take it every day.

6. Creatine isn’t magic.

Creatine only works if you work— it helps you do more.

  • More strength work

  • More cognitive output

  • More resilience under stress

I became a believer the day I discovered that my pulldown weight had suddenly gone up 20# after I’d been taking it for several weeks.

But creatine doesn’t build muscle by itself. It has to be paired with strength training.

7. Creatine is both effective and safe

Creatine has been studied for decades and has an excellent safety record.

One important note: it can increase creatinine on routine blood work because creatinine is a normal breakdown product of creatine. That doesn’t mean your kidneys are being harmed, just that your healthcare provider should know you’re taking it so they can interpret your lab results appropriately.

Most supplements promise a lot and deliver very little.

Creatine is one of the rare exceptions.

If you’re already strength training—or planning to start—it’s hard to find another supplement that offers more value for just a few cents a day!
